Anyone know what I should be aiming for (realistically) on a reasonably fast 5k course if I am about 9:30 3k / 4:18 1500??

low 16s using my pace as a benchmark, at best I ran 9.37 for 3km but I get better further out.

I am aware you obviously get better as the distances increase, and although my endurance is good, I don't think I am capable to sustaine low 5 minute 5 miles for that long..
So definitely sub 17 for this Saturday?

Took your advice NP and Callum and did a 5m AT run at lunchtime - 33:30 fairly comfortable pace really. Think I might continue these Thursday 5m sessions and see how times progress.

Callum, your running similar times to me at that age. My best then was 17:7.9. That was on a track in spikes. It could be down to endurance, good luck

The key to me breaking 18 were two of Gobi's sessions. 10 x 500m @ 1:45 with 30 second recoveries (45 secs in the first couple of weeks) and 5 x 1000m @ 3:30 with the same recoveries.
Obviously this is 17:30 pace but this helped me break 18 minutes. Well that, and lots of miles.
